Where Beginners Should Actually Start (Not What Instagram Says)

If you’ve never lifted seriously before, the worst thing you can do is open Instagram and follow the routine of someone with ten years and a different body in the gym. The second worst thing is to follow nothing at all and freestyle until you get hurt or quit. There’s a much better third option, and it’s embarrassingly simple.

Step 1: Pick three days a week. Just three.

Most people who fail at fitness fail because they signed up for five-day splits while working a job that already eats ten hours a day. Three full-body sessions per week is the sweet spot for almost every beginner. It’s enough volume to drive growth, enough recovery to avoid injury, and few enough sessions that you can actually keep them on the calendar.

Step 2: Master five movement patterns

  • A squat (goblet, front, or back depending on mobility)
  • A hinge (Romanian deadlift, trap-bar deadlift, hip thrust)
  • An upper-body push (bench, dumbbell press, push-up progression)
  • An upper-body pull (row variation, lat pulldown, pull-up progression)
  • A loaded carry (farmer’s walk, suitcase carry)

These five patterns cover every muscle group worth caring about. If you only ever did these five things for the rest of your life, you’d still be 90% of the way to a strong, athletic body.

Step 3: Add weight, slowly

The single biggest mistake I see is jumping weight too fast. The second biggest is not jumping it at all. The rule I use with my own clients: if you hit the top of your rep range with two or three reps in the tank, add five pounds next week. If you don’t, repeat the weight. Boring? Yes. Effective? Stupidly so.

Step 4: Show up. Adjust later.

Beginners want to optimize before they ever earn the right to optimize. You don’t need a personalized plan in week one — you need 12 weeks of consistent showing up so we can see what your body actually does, and then we adjust the plan to it. That’s when the real progress starts.
